what are some good ones, and how frequently can the scapula be trained or how fast does it recover?

Weighted dislocates series from H1.

If you don't have H1 then you need it. The handstand series is dedicated to shoulder (and pelvis) mobility and then strength (notice order o priority). This means your best shoulder strength tool is H1

I would say also planks, planche leans, etc etc. That motion of "protract-depress" builds a lot of strenght.

thanks but i have another question now. does protraction work build strength for retraction as well? for example planche lean carryover to lever holds?

I remember reading that bent arm doesnt transfer to straight arm. is this kind of similar to that?

It is similar in that it doesn't carry over. It is different in that it doesn't carry over *at all*. Completely different muscles.

For retraction: Try two-arm scapula pull-ups with an arched back and max retraction (hold this position). Once that gets easy, do it with one arm.
