Perform:

1x10 Cast Wall Walks

1x5 HLL

1x5 Pike Box Press HS

1x5 HLL

1x10 Straddle Box Press HS

1x5 HLL

Walking HSPU Ladders

Finish with 2x10 Wrist Pushups

notes:

1) Rest 1-2 minutes between Press HS sets.

2) If Cast Wall Walks are insufficiently challenging, you may perform PL Wall Walks instead. The key difference between these two variations is that the hands will remain behind the shoulders at all times during the descent and ascent of the PL Walks, whereas in the Cast Wall Walks the hands are directly under the shoulders.

3) Remember to adjust the height as necessary during the Box Press HS variations to ensure that the presses are sufficiently challenging.

4) If you cannot press to HS, then press to HeS.

5) If you are strong enough, replace the Box Press HS variations with Press HS from an L-sit on parallets or PBs.

6) If you exceptionally strong, perform the Press HS variations on the XR.

7) Rest 3-5 minutes then start the Walking HSPU Ladders.

8 ) Begin with Box HeSPU; perform 2 reps then immediately do 6 steps of HS Wall Runs. Take a few breaths and then move on to Negative HeSPU performing 2 reps followed by 6 steps of HS Wall Runs, continue on upward through the HSPU progressions in this fashion until you reach the hardest variation you are capable of, rest 3-5 minutes and then reverse ladder back to the beginning. You will now have completed one round.

9) How many rounds you perform depends on the number of rungs that were in your ladder; e.g. you only made it to the first exercise, you will perform 10 rounds or if you made it to the 5th exercise, you will perform 2 rounds.

10) Adjust the reps in the Walking HSPU Ladder as necessary. If performing two reps at a time is too difficult, drop to one repetition of each variation. If performing two is too easy, increase to three, four or even five reps per variation.

Close to what I did as i followed the usual HS template of CWW,HS press, and i chose to work HS strap cycles and lots of XR L-sit -> SS > HSPU.

ok, from now on i will write down which trainings ill be doing so i can be prepared for any eventuality! :)

WOD:

10 wrist pushups

4x5 cast wall walks

2x5 pike press Box Wall HS(without head on wall)

2x10 straddle press Box Wall HS(without head on wall)

3 rungs of wall HS ladder(up to elevated HeSPU)

10 wrist pushups

-substitututed 10 sec wall hs hold for 6 wall HS runs (because causes shoulder pain)

-discovered new way to work press HS: with stomach to wall, walk hands out about 5 feet, straddle press negative as far as possible down wall, press back up

-good luck everyone

Alvaro

Warm up 10 wrist push ups

2x5 cast wall walks

2x5 pike press HeS

Ido's Scapula Routine

3x20 sec L sit

3x20 sec PL lean

3x20 sec ring support

Forward rolls down the floor and back.

Handstand forward rolls down and back.

Cartwheels...

Push-off cartwheels...

Roundoffs...

10 stretched out roundoff back handsprings.

7 front limbers up a cheese mat.

5 front handspring attempts.

5 headspring drills off a cheese mat - not too successful

5 punch front tucks.

3x10 PB swings w/ a dollar bill between my toes.

I forgot to do 10 attempts at kicking up to handstand on parallettes.

1x10 Cast Wall Walks (5,2,2,1)

1x5 HLL (131 tempo)

1x5 Pike Box Press HS (3 stacked panel mats w/ partner assist)

1x5 HLL

1x10 Straddle Box Press HS (3 stacked panel mats w/ partner assist)

1x5 HLL

Walking HSPU Ladders (Up to HeSPU and back down, but only 1 round b/c gym closed)

2x10 Wrist Pushups (from knees)

*PB swings felt better than ever since finding Coach's post about "hanging" rather that holding a support.

*The presses were extremely challenging despite the box height and partner help. I have straddle pressed from the floor on occasion, and was told by a coach that my lack of hip flexibility is to blame. Regardless, I will be performing the presses from HeS next time so I can focus on pulling my hips over my shoulders.
