Complete 3 sets of each:

1 Embedded BL + 5 Tempo XR FL Rows

1 Embedded PL + 5 Tempo XR PPP+

1 Embedded FL + 5 Tempo Team V-ups

Finish the workout with 10 Bridge Wall Walks

notes:

1) Warm-up by performing 2-3 easier Row/Pushup variations prior to beginning your working sets. The variations used should initially begin with one that is quite easy and then get progressively more difficult from warm-up set to warm-up set.

2) NOTE: When scaling always adjust the difficulty of the FBE so that you will be able to maintain the correct tempo, sets and reps as designated in that day’s GB WOD.

3) Choose a body position for the embedded static strength variation that allows you to hold the position for 15 seconds per rep.

4) Rest 10-20 seconds between the embedded static and the subsequent exercise. Rest 1-2 minutes in between giant sets.

5) Use4a tempo of 234 for the basic strength sets. For the XR FL Rows, this equates to a 2 second ascent, followed by a 3 second pause at the top, then a 4 second descent.

6) Be sure to use a full ROM during the XR FL Rows.

7) Focus on maintaining completely locked, straight elbows at all times during the PL with the hips at shoulder height. You may adjust the position of the body as necessary.

8 ) If XR PPP+ are too difficult, scale down to a more appropriate pushup variation.

9) If Team V-ups are too difficult, scale down to a more appropriate Core variation.

10) DO NOT skip the Bridge Wall Walks at the end of the Workout.

FSP Pre-req Warmup A

WOD:3 sets each/Rests as rx'd

15s German Hang/5 Tempo Body Rows(about 145 degrees to ground)*

15s L-sit low/5 Tempo XR push ups

15s L-sit Tuck Hang/5 Tempo tuck V-ups

10xBWW(5 to floor/5 half way)

*Still curious if the hands/palms are actually supposed to be touching the chest/pec area at the top position of the row.

Notes:

-German Hangs felt really good, but they usually do when close to the beginning of the WO, Rows hard but doable

-L-sit almost parallel/XR push ups felt really good today

-Tuck v-ups killed lower back with tempo...BWW very rough after this.

-Overall woke up feeling fairly craptastic today. It remained pretty steady throughout the day. Just a lethargic feeling as well as some stomach/muscle discomfort...more like slight cramping/soreness. Not sure why as I slept well(have been for a week now I believe do to blue blocker glasses and going to bed a little later). I will chalk it up to either:1-Lots of chicken skin last night, 2-a lot of coconut balls(more coconut than I've had in one sitting in a good while), 3-Fall allergies hitting hard.

Squatchy

3x (2min rest between sets, 20s or so between static and FBE)

BL (bent knee straddle) to back pull + 5 tuck(some were flat) tempo FL rows

3x

HeS to adv frogstand + 5 tempo PPP

3x

hanging L then pull to inv hang, lower to FL (bent knee straddle), lower to hang + 5 tempo V-ups (wish I could do Team ones, nowhere even remotely close to being able to do that, haha  )
