Perform:

1x10 Cast Wall Walks

1x5 Pike Box Press HS

1x10 Straddle Box Press HS

Walking HSPU Ladders

Finish with 2x10 Wrist Pushups

notes:

1) Rest 1-2 minutes between Press HS sets.

2) If Cast Wall Walks are insufficiently challenging, you may perform PL Wall Walks instead. The key difference between these two variations is that the hands will remain behind the shoulders at all times during the descent and ascent of the PL Walks, whereas in the Cast Wall Walks the hands are directly under the shoulders.

3) Remember to adjust the height as necessary during the Box Press HS variations to ensure that the presses are sufficiently challenging.

4) If you cannot press to HS, then press to HeS.

5) If you are strong enough, replace the Box Press HS variations with Press HS from an L-sit on parallets or PBs.

6) If you exceptionally strong, perform the Press HS variations on the XR.

7) Rest 3-5 minutes then start the Walking HSPU Ladders.

8 ) Begin with Box HeSPU; perform 2 reps then immediately do 6 steps of HS Wall Runs. Take a few breaths and then move on to Negative HeSPU performing 2 reps followed by 6 steps of HS Wall Runs, continue on upward through the HSPU progressions in this fashion until you reach the hardest variation you are capable of, rest 3-5 minutes and then reverse ladder back to the beginning. You will now have completed one round.

9) How many rounds you perform depends on the number of rungs that were in your ladder; e.g. you only made it to the first exercise, you will perform 10 rounds or if you made it to the 5th exercise, you will perform 2 rounds.

10) Adjust the reps in the Walking HSPU Ladder as necessary. If performing two reps at a time is too difficult, drop to one repetition of each variation. If performing two is too easy, increase to three, four or even five reps per variation.

Would it matter if I split this workout up? Iv got access to a Gymnastics facility for the HS box press's but wont be able to do the cww or the HSPU ladder. The split would probably be between 2-3 hours on the same day. Would it matter or do you get more benefit doing the WOD as a whole?

this will be a lot of fun. And it's awesome becasue people i am close to hav notice my abs getting more defined and my shoulders getting bigger. I was spending 25 dollars a month at the gym and pregressing very slowly. I am still progressing slowly, but i am getting stronger a lot faster with the body weight exersices, and i have only been dong it since April. thanks all for advice, and helping!

WOD:

5x2 CWW:2min rest for sets(Note:decrease rest time ala Slizz next time)

1x5 Pike Press HeS:2min rest

1x10 Straddle Press HeS:5min rest

HSPU Ladders:3 Rounds

-6 wall runs between each, 5min rest between 1/2 rounds

-3 Pike Pushups(50in from wall)

-2 Full ROM dips

-1 Box HeSPU

2x10 Wrist Pushups on knees

end.

So this means that there is no rest between the reverse ladder and round two? Example:

2 hespu box

6 wall runs

2 neg hespu

6 wall runs

2 hespu

rest 5 minutes

same just reverse

no rest, begin round two

I believe a 3-5 min. rest is implied between all 1/2 rounds, including the reverse and round two. I am not 100%(more like 98 :)), but I would be very surprised if it were not the case.

So my sets went as follows tonight:

1x5 HeST Pike Box

1x10 HST Straddle W/ slight kip. Box was too easy but right off the ground was still too hard

Ladder went as follows: ( kinda lengthy, I know )

2x HeSPU w/ box

6x Wall Runs ( these are new for me, so I did the best I could. Cant quite touch my chest yet )

2x Negative HeSPU

6x Wall Runs

4x HeSPU w/box

6x Wall Runs

4x Negative HeSPU

6x Wall Runs

4x HeSPU w/box ( was going to go for 6 but body said no.. did 4 instead )

Could someone clarify the Pike Box Press HS and Straddle Pike Box Press HS?

Is it basically started in a HS position with your feet on a box (in either a pike or straddle position), lifting your legs above your head, and then performing a HSPU?

Everything except for the HSPU part. As you become more proficient, lower the boxes to increase the ROM. Eventually, you won't need a box at all, and you can do pike/straddle presses to HS.

Ah ok great thanks. And what if you can't do full cast wall walks? Just go down the wall as far as you can?

Wow that's incredible. I'm almost the exact same size and would love to be able to bench that much. What sort of training do you do? Just the WODs?

Also if I can ask which moves can you perform? FL, BL, planche?
