Coach Sommer

Perform the following:

3 sets of: 1-3 MU, 1-3 XR L-sit Press Shoulder Stand, forward roll out of the shoulder stand to a hanging L-sit, 1-3 Half Crank, 1-3 Half Reverse Crank

5x15 seconds FL

5x15 seconds PL Lean

5x15 seconds German Hang

Finish the workout with 2x10 Wall Extensions.

notes:

1) Perform a minimum of one and up to three repetitions on each of the assigned exercises in today’s ring strength series. It is not required to perform the same number of reps on each exercise.

2) Strive to perform the MUs with an emphasis on strength; keeping the kipping minimized or preferably eliminated all together. Be especially conscientious in locking your arms and turning out the rings at the top of each repetition.

3) Progressions for developing the XR shoulder stand are found in the Basic Rings Strength 3 essay.

4) Do not rest during the Ring strength series.

5) You should however rest at least 3-5 minutes between ring strength sets.

6) Complete all 3 sets of the ring strength series prior to beginning the static hold position sets.

7) Perform the static hold sets as a single giant set; perform a set of FL and then move immediately to the PL Lean and then move immediately to the German Hang.

8 ) To perform PL Leans assume a pushup position with the XR adjusted to just off of the floor. Now keeping the elbows locked and the body completely straight, lean as far forward as possible into a correct PL position. Your feet will remain on the ground for the entire repetition.

9) A short rest (30-60 sec) is allowed during the static hold positions work only after a single giant set has been completed.

Wrist Routine

FSP Pre-req warmup

WOD:

Ring Strenth 1x3

-subbed 4 pulls/3 chair dips for MU

-held tucks/inverted for 4-5s

5x15:

-Pull up dead hang focusing on retracting shoulder blades

-Plank Lean on floor, very slight lean

-German Hang foot assist, first 8s free hang

2x10 wall extensions(these felt really good after yesterday)

p.s. also up half the night with, I believe, one of the loudest thunderstorms I've ever heard, an awful, nauseating stomach ache(possibly from some bad lettuce?), and a crying baby. Just in case anyone is interested :)

Love those Ring sets. too bad i cant do them outdoor everytime so doorway pullup bar is the only place to hang the rings today.

so no half crank.Good for MU because no room to get momentum.

I have another question: We are supposed to do 1 to 3 reps per exercise.

Lets say for example i can do one set with 3 MU and on the other 2 sets i am able to do just 1 rep. Or do 2,2,1 ? Whats the best way. Do the high rep first. or should i do it in the last set? Actually i tried both and i,m confused what is best.

thx

by the way got my first backlever. i just extendet my legs and pulled back to inverted hang whilst doing the reverse crank.

I was so confused that i had to do it again and afterward i made a video to see how straight it was. 8) so proud

never thought that i am able to do that....i did really good gains since following the WOD's

have a good day

Ouch! By the time I got to the static holds, and especially german hangs, my fingers were just trying to survive. This workout really challenged my entire mid and upper body. Can't wait for Monday's WOD.

This wod went really well for me, though it left me spore as hell today! I am however getting incredibly frustrated with a lack of ceiling height for certain ring strength elements, such as press shoulderstands, need to find a solution. Getting tired of having to keep my legs tucked!
