Perform:

1x10 Cast Wall Walks

1x5 Pike Box Press HS

1x10 Straddle Box Press HS

Walking HSPU Ladders

Finish with 2x10 Wrist Pushups

notes:

1) Rest 1-2 minutes between Press HS sets.

2) If Cast Wall Walks are insufficiently challenging, you may perform PL Wall Walks instead. The key difference between these two variations is that the hands will remain behind the shoulders at all times during the descent and ascent of the PL Walks, whereas in the Cast Wall Walks the hands are directly under the shoulders.

3) Remember to adjust the height as necessary during the Box Press HS variations to ensure that the presses are sufficiently challenging.

4) If you cannot press to HS, then press to HeS.

5) If you are strong enough, replace the Box Press HS variations with Press HS from an L-sit on parallets or PBs.

6) If you exceptionally strong, perform the Press HS variations on the XR.

7) Rest 3-5 minutes then start the Walking HSPU Ladders.

8 ) Begin with Box HeSPU; perform 2 reps then immediately do 6 steps of HS Wall Runs. Take a few breaths and then move on to Negative HeSPU performing 2 reps followed by 6 steps of HS Wall Runs, continue on upward through the HSPU progressions in this fashion until you reach the hardest variation you are capable of, rest 3-5 minutes and then reverse ladder back to the beginning. You will now have completed one round.

9) How many rounds you perform depends on the number of rungs that were in your ladder; e.g. you only made it to the first exercise, you will perform 10 rounds or if you made it to the 5th exercise, you will perform 2 rounds.

10) Adjust the reps in the Walking HSPU Ladder as necessary. If performing two reps at a time is too difficult, drop to one repetition of each variation. If performing two is too easy, increase to three, four or even five reps per variation.

2x3 Straddle press to HeS with bent legs (Was really hard, had cramps in hips)

HSPU ladder with handstand holds in between

Darn, these handstand wods are hard. The cast wall walk absolutely exhausts my upper body. The first repetition feels so light and easy, but on the second it suddenly transforms to pure torture. I do the press heastands currently starting from a bent-armed tuck planche with my head on the ground, and it feels great. I am not nearly strong enough to do straight legged presses, so these are fine. On the straddles, I start from a frogstand with my head on the ground, and then press. my problem with it is that the bent-legged straddle makes amazing cramps in my hips and abductors. It was was way harder than the pike one.

Thank you for the WOD, coach! It was amazingly fun, and these presses to headstand became my favourite exercise. Can't wait to try again :)

FSP warmup

1x8 Cast wall walks(4,4 full ROM...could not keep my arms under shoulders though)

1x5 HeS RLL

1x10 HeS Straddle RLL

3 rungs up and down: 2 full dips/6wall runs, 2 extreme pike push ups/6 wall runs, 1 HeS Box Negative/6 wall runs

Felt about the same as last time...rough.

OK maybe I'm not the smartest person in the world but I still am not sure exactly what a HSPU ladder entails??

I believe you're supposed to see all the progressions of the HSPU as steps in the ladder, each one is one step. And every step is followed by walll runs. You start with the easiest and move on up until you can't go any higher and count the number of progressions as ladder steps. 3 progressions equal 3 steps, up and down. 10 steps is the total number to go for. Hope you understand, I had trouble understanding it as well.

Is there a video demonstrating the Pike Box press HeS or Straddle Box press HeS? Just want to be sure that I'm doing the exercises correctly.
