Perform:

1x10 Cast Wall Walks

1x5 Pike Box Press HS

1x10 Straddle Box Press HS

12 cycles of XR Strap HS

Finish with 2x10 Wrist Pushups

notes:

1) Rest 1-2 minutes between Press HS sets.

2) If Cast Wall Walks are insufficiently challenging, you may perform PL Wall Walks instead. The key difference between these two variations is that the hands will remain behind the shoulders at all times during the descent and ascent of the PL Walks, whereas in the Cast Wall Walks the hands are directly under the shoulders.

3) Remember to adjust the height as necessary during the Box Press HS variations to ensure that the presses are sufficiently challenging.

4) If you cannot press to HS, then press to HeS.

5) If you are strong enough, replace the Box Press HS variations with Press HS from an L-sit on parallets or PBs.

6) If you exceptionally strong, perform the Press HS variations on the XR.

7) Rest 3-5 minutes after completing all of the Press HS work and then begin the XR Strap HS.

8 ) Each XR Strap HS cycle consists of 30 work followed by 45 seconds of rest. Go directly from one cycle to the next with no additional rest.

9) DO NOT come down during the 30 seconds of HS. If you do come down, that cycle does not count towards your total of 12 cycles.

10) To perform XR Strap HS drop your Xtreme Rings down to 6â€-8†from the ground. Now kick up into a handstand widely straddling your legs so that they wrap around the straps. Straighten and lock your arms as much as possible and begin timing your HS.

11) The XR Strap HS can be made much more physically demanding by placing your feet along the inside of the straps rather than wrapping your legs around the straps. The intensity can be further increased by ensuring that your elbows are completely locked and straight.

12) If XR Strap HSs are currently too demanding, perform Wall HS instead; although every effort should be made to complete the workout with XR Strap HS.

Coach,

Concerning this WOD and others like it; For the box press HS, do you want them to be scaled to the point where we are able to perform 5 consecutive box pike press HS and 10 consecutive box straddle press HS? Or do you want them to be broken down into small sets with minimal rest until we reach 5 pike press or 10 straddle press repetitions. I've seen them done both ways and was wondering which method you are expecting. Thanks and God bless.

From what I've gathered, the intention is to always scale such that the sets can be performed as written, unbroken. That goes for sets, rest periods, tempo etc. Part of the magic is in the timing, because it helps define the quality of the workout; that is, strength/endurance/power.

That said, I often overestimate my abilities (ok, occasionally there's a little bit of ego in there too, probably) and have to split sets; which is better than not doing it at all!

One student I teach is a physio and he sees the instability on my right shoulder when I do my GB WODs and from time to time I do some physio to try to put it back to normal. Its a little out of place.

Felt really strong this week on these excercises:

WU:

Scapular rotation excercises

10 cast wall walks

5 x pike press from floor, two breaths between each press, first time completing all five without having to finish with wall assisst.

10 x straddle press from floor, two breatch between each press, and again completed all 10 first time without finishing with wall assisst

ring cycle

cool down:

Shoulder opening and hand stand excercises

Had Capoeira class afterwords tonight for an additional couple hours of movements to practice

I need a lot more strength before I can do all those HS times.

I'm starting to feel the HS work more in my mid/upper back

and posterior delts and less in the triceps.

I guess it is due increased triceps strength and

doing a better job of keeping shoulders by ears...?

1x2 negatives no way I was coming UP without momentum so switched to

No rings at work, but then 12 cycles XR would

take about 2 hours with all the resting

Finish with 2x10 Wrist Pushups + extra wrist work

Cast Wall Walks are feeling strong.

Still performing Press HS as single clusters with approximately 30-60 seconds between reps.

It's interesting to see that on the Pike Press, reps 3-4 are difficult, and for Straddle Press reps 4-5 are difficult.

Then they get way more fluid.

Anyway, this is always a fun one.

For XR HS, worked on keeping feet inside straps, rings turned out, and straps off arms at all times. Made it a lot tougher.

Will be curious to see/feel increasing changes in regular handstands as a result of ring holds...

Only 1 set.

Did FSP at half volume, and staying at 1 set for WODs until inflammation in forearm extensors goes away. GOod news, though, at this reduced volume, haven't had any soreness yet. So hopefully tendon strength will catch up and I can gradually increase volume in a few weeks.

p.s. with all this regressive scaling, I may call up coach and collaborate on the BtGB prequel, "Building the Pre-Gymnastic Body Body: Gymnastics for the Freakishly Tall, Obese, and/or De-Conditioned". I will say this: even despite my inability to do even the most basic BtGB movements in the qty/volume required by the WODs, (12 handstands *after* 15 press to handstands?!)...my body composition has been steadily changing even at these remedial levels over the last month. This is really great programming.

10x1 cast wall walks -- Still struggling to progress on these. I do most reps starting at the bottom position, walk up the wall and then walk down. Tried a few times to go for two straight but no dice.

1x5 box HeS pike press -- from chair; working on controlled movement, trying to keep feet from hitting the wall, and also being mindful of controlled return to bottom

1x 2, 2, 3, 3 box HeS straddle press --from chair; really trying to eliminate leg assistance during lift portion

9 wall HS cycles -- my wrists were giving out by then
