Complete four rounds:

30m Sled/Tire Sprint

20m Squat Jumps

10 Depth Jumps

Finish the workout with 2x60 seconds of Seated Toe Point Stretch.

notes:

1) Add sufficient weight to the sled/tire sprints to make the sprints quite challenging; the running should be very strenuous.

2) If you do not have access to a tire or sled for sprints, then possible sled/tire substitutions include: perform the sprints with a weight vest, drag a kettlebell on the ground in front of you while you are sprinting backward, have a partner pulling against you during the sprint with a long strap.

3) Move immediately from the Sled/Tire Sprints to the Squat Jumps to the Depth Jumps.

4) Squat jumps should be done down a vault runway or extended grassy area. To perform the squats jumps, squat down fully and then jump as high as possible. Land, re-squat fully and touch the hands to the ground. This constitutes one repetition. Do not pause in between the repetitions.

5) Remember to focus on jumping high, not far. Continue in this fashion until you have covered the entire 20m of Squat Jumps without rest.

7) Attempt to increase the intensity of the Squat Jumps via a weight vest if you are strong enough.

8 ) Depth Jumps - jump off an object 3’-10’ high, bending the knees but not allowing the feet to move or step upon landing. If in doubt go lower rather than higher and remember to BEND the knees upon landing!

9) You may rest 2-3 minutes between rounds.

It was really cold outside, so I got a little more creative

4 rounds of:

Drag my brother (who was holding two 20 lb. dumbbells and sitting on a towel I was pulling) backwards across the hardwood floor in the house 3 times as fast as I could

18-20 squat jumps back and forth on a thin mat

10 depth jumps off the back of the couch in the living room

finished with seated toe point stretch (had to hold my heels together with my hands some)

Would running up and down stairs be a good substitute for sled/tire runs?

If you can weight yourself, it would be pretty good. Otherwise it is only a mediocre sub

Cdx I believe hill sprints would be better if that's a possibility. If not then I'm sure stair runs will be fine although only up instead of up and down is best as you can't do a max effort on the way down. Then again if there's only 3-5 meters of stairs you'll have to deal with what you've got and do up and down.

This is really dependent on you. It is very likely that I, with long and semi-powerful legs would make that distance in much fewer jumps that someone short who doesn't do much leg work. If you don't have room, jump across a halway turn around and jump back. Measure the hallway to figure out how many "laps" for the proposed distance.

Weather in northeast Pennsylvania makes it tough to do sled sprints, etc, outside. -4 F with windchill this morning...

Modified WOD:

Speed Deadlift 225lbs x 15, 15, 15, 15

squat jumps 30lbs x 12, 12, 12, 12

depth jumps (top of 55 gallon drum) x 10, 10, 10, 10

2x60 sec seated toe point stretch.

Haven't done DL's in a while (18 months maybe?), got a feeling my entire posterior chain isn't going to be happy with me tomorrow morning....

I finally figured out a way to do the sled push. I used a shelf full of props in the studio with felt gliders on the legs, and pushed it back and forth. Worked well.
