Perform:

1x10 Cast Wall Walks

1x5 Pike Box Press HS

1x10 Straddle Box Press HS

Walking HSPU Ladders

Finish with 2x10 Wrist Pushups

notes:

1) Rest 1-2 minutes between Press HS sets.

2) If Cast Wall Walks are insufficiently challenging, you may perform PL Wall Walks instead. The key difference between these two variations is that the hands will remain behind the shoulders at all times during the descent and ascent of the PL Walks, whereas in the Cast Wall Walks the hands are directly under the shoulders.

3) Remember to adjust the height as necessary during the Box Press HS variations to ensure that the presses are sufficiently challenging.

4) If you cannot press to HS, then press to HeS.

5) If you are strong enough, replace the Box Press HS variations with Press HS from an L-sit on parallets or PBs.

6) If you exceptionally strong, perform the Press HS variations on the XR.

7) Rest 3-5 minutes then start the Walking HSPU Ladders.

8 ) Begin with Box HeSPU; perform 2 reps then immediately do 6 steps of HS Wall Runs. Take a few breaths and then move on to Negative HeSPU performing 2 reps followed by 6 steps of HS Wall Runs, continue on upward through the HSPU progressions in this fashion until you reach the hardest variation you are capable of, rest 3-5 minutes and then reverse ladder back to the beginning. You will now have completed one round.

9) How many rounds you perform depends on the number of rungs that were in your ladder; e.g. you only made it to the first exercise, you will perform 10 rounds or if you made it to the 5th exercise, you will perform 2 rounds.

10) Adjust the reps in the Walking HSPU Ladder as necessary. If performing two reps at a time is too difficult, drop to one repetition of each variation. If performing two is too easy, increase to three, four or even five reps per variation.

Can anyone explain how to do the pike box press HS and the straddle press HS? They're not in the book and I can't figure them out! It's driving me crazy... :wink:

Also, I can't do 10 cast wall walks in a row and they really tire me out, so I'd probably have to rest about 15-30 seconds between sets of 2-3 to do them. Should I scale down to something else?

I'm planning on scaling the HS ladders to a 60s total wall HS.

For cast wall walks I started same level as you 2 at a time. Patience and consistency.

Adorable girl showing us how to pike press haha :o probably doing better than 80% of us haha. BAsically like she girl shows but have your feet on a box behind you and going up.

Pretty good press to handstand video. Box press just means elevating your feet with a box however much you need to to perform the exercise. If you can't do a freestanding handstand, do it against the wall like this

This was my first WOD so I hope I scaled it correctly!

Warm up:

500m row

joint mobilisation

4 x 15 L- sit tuck

4 sets Front lever tuck (I had a poor angle !!!)

4 sets back lever

4 x 15 frog legs

WOD:

10 x walking push ups (start in push up position and then walk my hands to as close to my feet as possible then back into pushup position)

5 x arch ups

10 x curl ups

HS ladders - Box HSPU and 6 wall runs done in a push up position x 5

2x10 wrist push ups (on knees, straight arms)

1x10 back bends

Stretching to finish

Just tried to go from very basic to get the idea and build from there. Hopefully this is on the right track
