Complete 3 sets of each:

1 Embedded BL + 5 Tempo Yewkis

1 Embedded PL + 5 Tempo PL Dips

1 Embedded FL + 5 Tempo Body Levers

Finish the workout with 10 Bridge Wall Walks

notes:

1) Warm-up by performing 2-3 easier MPPu/MPPr variations prior to beginning your working sets. The variations used should initially begin with one that is quite easy and then get progressively more difficult from warm-up set to warm-up set.

2) NOTE: When scaling always adjust the difficulty of the FBE so that you will be able to maintain the correct tempo, sets and reps as designated in that day’s GB WOD.

3) Choose a body position for the embedded static strength variation that allows you to hold the position for 15 seconds per rep; with PERFECT position and form.

4) Rest 10-20 seconds between the embedded static and the subsequent exercise. Rest 1-2 minutes in between giant sets.

5) Use a tempo of 213 for the basic strength sets. For the Yewkis, this equates to a 2 second ascent, followed by a 1 second pause at the top, then a 3 second descent.

6) Choose the body position which best suits your current level of strength for the PL Dips. If PL Dips are too difficult, scale down to a more appropriate MPPr variation.

7) If Body Levers are too difficult, scale down to a more appropriate Straight Body Core variation.

8 ) DO NOT skip the Bridge Wall Walks at the end of the Workout.

- 1 adv tuck BL + 5 tempo FL circles, then FL pulls (circles on a tree branch for the first, then on rings for last two sets)

- 1 XR tuck planche + 5 tempo XR tuck planche pushups

- 1 adv tuck FL + 5 tempo body levers (did these off the side of a playground set...interesting)

- 3mi run

*The chest roll to HeS are really hard for me right now. Planche is still a pain in the butt but I'm not really training it now to be honest. With this cycle i'm planning on getting my straight arm press HS better then focus on planche later. God bless guys

Comments:

  • [*:1xaca2tv]I used two yoga blocks to rest my shoulders on and held onto a wall radiator for the body levers. This setup was much better than lying on the ground as done on Monday (I just noticed that I did the wrong exercise then, duh!)
    [*:1xaca2tv]Rings turned out during the BLs are definitely forcing some mobility back into my left elbow—finally!

Notes:

• This WOD killed me! Really enjoyed it but found it tough! I had to do alot of scaling and unfortunaely cut some bits short as i was really getting worn!

• Only did 2 rounds of the main section because after two...well i couldn't have done justice to a 3rd round.

•Subbed Yewkis for FL Pull Half (which I'd never tried and i found a challenge to say the least)

•Sadly subbed chest roll variations for PPP because I just done have the bent arm strength to definitly get it right nor the floor space to survive getting it wrong :P.

•Subbed body levels (becasue I don't have anywhere to do them :( ) for Cranks (again another I'd never tried and found a real challenge).

•Only did 5 bridge wall walks due to fatigue after an hour of work (must build work capacity!)

•Really enjoyed this one, definitely going to keep them up!

-core was so fatigued by 2nd giant set that I couldn't even push my hips above hand level for PL work!!

Very creative!

This reminds me of some of the blended sets that my advanced athletes occasionally perform. Blended sets allow you to continue working by progressively changing to an easier element as you become too fatigued to continue the set with the previous exercise.

The following is an example of a dynamic pulling set that we have used: 2-3 Reverse MU + 2-3 Roesler ascents paired with Neg Rev MU descents + 2-3 Galimores + 2-3 MU. All performed in a single set without rest or interruption.

This WOD was tougher than usual, I've been doing some extra pull up and FL prep work this week.

3 sets Emb. BL + adv tuck/tuck tempo yewkis. I was surprisingly consistent on these, it felt like there was a lot of variability but on film it's pretty consistent!

3 sets Emb. PL + Tempo tuck PL dips. Well, I didn't get quite horizontal on these! No surprise there though. This was good work. My floor planche sets were 2 sets adv frog and 1 set PL lean as my adv frog is terrible right now due to no practice in a LOOOOOONG time. However, my elbows feel great! :) Rehab is working, even with that stupid descent into BL from tuck PL last week. That was about a year ahead of when it should have happened. At least.

3 sets Emb. FL + Tempo body levers. Well. I'm still figuring out the best way to do this, I just got my power rack in the room again so I was using that as a base but even with my BW on it I was pulling it around a little and this made it very difficult to complete the reps. 5,4,5 were my sets I believe. Decent form, but again I have been hitting these harder this week so I was already a bit drained for this set!

Total workout time was around 25-30 minutes, each work set was 90-120s and each rest was 60-90s. Due to time constraints there was very little warm up :(...
